The first genuinely hot week of June always exposes the same thing: a training plan that worked beautifully in April starts to fall apart. You walk into the gym for your usual squat session, the air conditioning is fighting a losing battle, and by your second working set your heart rate is sitting where it normally lives during conditioning. The weight on the bar hasn't changed. Your body's response to it has.

Heat is not a footnote to your training — it's a variable that quietly rewrites the rules. Once the ambient temperature climbs past roughly 27°C, your cardiovascular system has to do two jobs at once: power the muscles you're trying to load and shunt blood to the skin to cool you down. Those two demands compete. That's why a set of eight that felt controlled in spring suddenly feels like a set of eleven in July, and why women who train through the summer without adjusting anything tend to either stall or quietly burn out by August.

Why summer changes the math on every set

The mechanism is worth understanding because it changes what you should do, not just how you should feel about it. When you sweat, you lose plasma volume — the watery part of your blood. Less plasma means less blood returning to the heart per beat, so your heart compensates by beating faster to keep cardiac output up. This is called cardiovascular drift, and it's the reason your tracker shows a 10–15 bpm higher heart rate for the identical effort you put in two months ago. Your rate of perceived exertion climbs with it.

For strength work specifically, the cost shows up in your rest periods. A three-minute rest between heavy squat sets in a 19°C gym genuinely clears most of the fatigue. The same three minutes in a 30°C room doesn't, because your heart is still working to cool you while you sit there. You start your next set with a body that hasn't fully recovered, the reps feel heavier, and you assume you're getting weaker. You're not. You're under-rested and slightly dehydrated, and those are both fixable.

Train early, or train smart about the clock

If you have any flexibility in your schedule, move your heaviest sessions to the morning. Between roughly 6 and 9 a.m. the ambient temperature is at its lowest, your core temperature is still climbing from its overnight dip, and you simply have more thermal headroom before heat becomes the limiting factor. This isn't a small effect — pushing a heavy lower-body day from 6 p.m. to 7 a.m. can be the difference between hitting your prescribed reps and grinding out a sloppy two-thirds of them.

Evening trainers don't have to relocate their whole life, though. If mornings are genuinely impossible because of work or kids or the simple fact that you are not a morning person and never will be, then keep your evening slot and adjust the session instead. Drop the total volume by 15–20% on the hottest days, extend rest periods by 30–60 seconds on your top sets, and accept that a productive session in July might look like four hard sets where May gave you five. That's not backing off. That's matching the dose to the conditions.

Hydration that actually works (it's not just water)

Here's where most advice goes wrong. "Drink more water" is half a strategy. When you sweat heavily you lose sodium, and if you replace only the water you can dilute your blood sodium to the point of feeling foggy, crampy and weirdly flat — even though you've been dutifully sipping all day. Women tend to be told to fear sodium, which leaves a lot of us actively under-salting in exactly the season we sweat the most.

A practical approach for a summer training day:

  • Drink 400–600 ml of water in the two hours before you train, not gulped right before — that just sends you to the bathroom mid-warm-up.
  • For any session over 45 minutes in real heat, add electrolytes. A proper rehydration mix (LMNT runs about £1.20 a sachet, or a cheaper DIY of roughly 1/4 teaspoon of salt plus a squeeze of lemon in 500 ml) does the job. Plain sports drinks like Lucozade work too but carry sugar you may not want on a strength day.
  • Check the simplest biofeedback there is: your urine. Pale straw, good. Apple-juice colour, you're behind and it'll show up in your last sets.

One caveat worth naming: if you're on a low-sodium diet for blood pressure reasons, talk to your GP before loading up on electrolytes — this advice assumes a healthy baseline.

What to wear, and what to stop wearing

The matching set you bought in March because it looked great might be quietly sabotaging you. Thick, high-waisted "sculpting" leggings with compressive panels trap heat against exactly the large muscles — quads, glutes — that you're trying to cool. In summer, swap to lighter, genuinely breathable fabrics. A loose technical tank over a supportive sports bra beats a fitted long-sleeve crop every time once the room is warm.

Two pieces of gear earn their place specifically in the heat. The first is a decent pair of grippy gloves or, better, liquid chalk — sweaty palms turn a confident deadlift grip into a guessing game, and a £6 bottle of liquid chalk solves it for months. The second is a small hand towel you actually commit to using between sets. Wiping sweat off your face and neck does more than feel nice; cooling the skin over the carotid and the forehead nudges your perceived effort down, which means you'll fight less with your own head on the grind reps.

Adjusting the actual programme

This is the part people skip. They keep their spring spreadsheet and then feel like failures when the numbers won't move. Summer is a perfectly good time to shift the emphasis of your training rather than force linear progress through it.

Lean into rep quality over rep maxes. If you've been chasing a heavier squat, June and July are a sensible window to drop the intensity to around 70–75% of your one-rep max and bank volume with cleaner technique — your tendons and your nervous system both benefit, and you arrive at September primed to push heavy again in cooler air. Upper-body work tolerates heat far better than lower-body work, simply because squats and deadlifts recruit enormous muscle mass and generate proportionally more metabolic heat. So if a heatwave hits the week you'd planned heavy lower body, flip the week: prioritise pressing, rows and accessory work, and reschedule the big leg session for when the temperature drops back into the twenties.

A workable hot-week template might look like this:

  1. Monday — Upper push: dumbbell bench or overhead press, 4 sets of 8; lateral raises and triceps work to finish. Heat tolerates this well.
  2. Wednesday — Lower, moderated: goblet squats and Romanian deadlifts at 70% effort, 3 working sets, longer rest. Quality over grind.
  3. Friday — Upper pull plus core: rows, pull-downs or assisted pull-ups, finished with carries — and carries, oddly, feel great in summer because they're brief and intense rather than prolonged.

Notice there's no fourth or fifth heavy day in there. That's deliberate. Recovery is harder in the heat, sleep is often worse on hot nights, and three well-executed sessions you actually recover from will out-build five you drag yourself through.

Reading the warning signs your body sends

There's a meaningful line between "this is a tough hot session" and "I need to stop now," and women are statistically more likely to push past it because we've been conditioned to treat discomfort as weakness to override. Learn the difference. Feeling sweaty, breathless between sets and ready to be done is normal summer training. Feeling dizzy, getting a headache that arrives mid-session, going cold and clammy, or — the big one — stopping sweating when you're clearly hot enough that you should be: those are not "push through it" signals. Those are "sit down, get to cool air, sip electrolytes" signals, and ignoring them is how a hard workout turns into heat exhaustion.

It's also worth flagging that your cycle interacts with all of this. In the luteal phase, the week or so before your period, your baseline body temperature runs slightly higher and your tolerance for heat genuinely drops. If a session that should feel manageable feels brutal and you're due on in a few days, that's not you being unfit. That's physiology stacking two thermal loads on top of each other, and the smart move is to ease the intensity rather than question your commitment.

Train at sunrise if you can, salt your water, wear less, and stop treating a 35°C Tuesday like a 15°C one. The women who keep making progress through the summer aren't tougher than everyone else. They just stopped pretending the thermometer doesn't count.
